You had a bad night. Maybe the heat, a late call, your mind wouldn't stop. You got four or five hours instead of seven. You woke up feeling off, dragged yourself through the morning, and by 11am you were staring down a pastry you didn't plan to eat.
And then came the thought: "I have no willpower."
But willpower had nothing to do with it. Something happened inside your body overnight — something measurable, predictable, and completely outside your conscious control. Once you understand it, that pastry stops being a moral failure and starts being a biology lesson.
Your hunger isn't random. It's largely controlled by two hormones that work in opposition to each other — and sleep is the dial that sets them both.
After a short night, ghrelin goes up and leptin goes down — at the same time. You feel hungrier than usual, and you feel full later than usual, or not at all. It's not a mood. It's not weakness. It's two hormones moving in the wrong direction simultaneously.
A bad night's sleep doesn't just leave you tired. It changes the hormonal environment that controls whether you feel hungry, and whether you feel satisfied when you eat.
It gets more specific than "eating more." Sleep deprivation doesn't make you reach for an extra handful of almonds. It makes you reach for sugar, salt, and fat — exactly the foods that undo a week of careful eating in one afternoon.
Here's why. Poor sleep activates the brain's reward system more strongly — the same circuitry that responds to sugar and high-calorie foods. At the same time, activity in the prefrontal cortex (the part of your brain responsible for self-control and long-term thinking) is reduced. You're simultaneously more pulled toward junk food and less equipped to resist it.
That donut doesn't just look good on a tired morning. It looks exceptional. And your internal voice saying "maybe not today" is running at half volume. Neither of these things is a character flaw. They're a predictable biological response to insufficient sleep.
Sleep deprivation also causes a spike in cortisol — the stress hormone. Elevated cortisol tells your body to hold onto water. So the morning after a rough night, you might step on the scale and see a number that's 0.5 to 1 kg higher than yesterday — despite having eaten carefully and done everything right.
This is the cruel double effect of bad sleep on a diet: first it makes you eat more, then it makes you weigh more even if you didn't. The scale goes up, you think you've failed, and the motivation to keep going quietly drains away.
You can lose fat and gain scale weight on the same day — if you slept badly. The scale is reporting cortisol and water retention, not last night's dinner.
Research comparing people sleeping 4–5 hours versus 7–8 hours consistently finds that the sleep-deprived group eats significantly more the next day — often 200 to 400 extra calories — without feeling like they're eating more. They're not overeating by choice. They're responding exactly as their hormones are instructing them to.
200 extra calories per day is roughly the difference between losing half a kilogram per week and staying completely flat. Not because of food choices. Not because of exercise. Because of sleep.
The goal isn't a perfect sleep every night — that's not realistic. It's understanding what a bad night does, so you can respond to it sensibly instead of spiraling.
The number will be inflated by cortisol and water. Wait a day, or use your weekly average instead.
Protein is the most filling macronutrient. Prioritising it on tired days counteracts some of the leptin drop.
